- The easiest way to plan meals is the plate method: half vegetables, a quarter protein, a quarter whole-grain carbs.
- This 7-day plan gives an Indian and a Western option for each day. Mix and match freely.
- In the PREDIMED-Reus trial, a Mediterranean-style diet without calorie counting was linked with a 52% lower risk of diabetes.
- It is a template, not a prescription. Adjust portions to your hunger, activity, weight goals and your doctor’s advice.
Knowing what to eat with prediabetes is one thing. Turning it into breakfast, lunch and dinner every day is another. This plan does the thinking for you for one week. It is built around everyday foods: dal, roti, rice, sabzi, curd, eggs, fish, chicken, beans and vegetables. There is no special product or strict calorie count. The aim is steady blood sugar, good fullness and a pattern you can keep going long after the week ends.
Start with the plate method
The American Diabetes Association and CDC both recommend a simple visual guide for lunch and dinner. Use a standard dinner plate of about 23 cm (9 inches).
How to fill your plate
Based on the CDC and American Diabetes Association plate method. Drink water or unsweetened drinks with meals.
In Indian meals, dal counts as both protein and carbohydrate, so pair it with a smaller portion of rice or roti and add a separate protein, such as curd, paneer or egg, when you can. For carb portions, see Carb Counting Made Simple.

Why this pattern works
The plan leans on vegetables, legumes, whole grains, nuts, fish and curd, with little added sugar or refined flour. That mirrors eating patterns that have been tested in trials.

Tips to make it work
- Batch-cook dal and sabzi twice a week and refrigerate portions.
- Eat vegetables and protein first, then the rice or roti. It can blunt the glucose rise.
- Measure rice once with a cup to learn what 1 cup cooked looks like on your plate.
- Take a 10-minute walk after meals, especially after dinner.
- Keep sweets for occasions and choose a small portion rather than cutting them out completely.

This plan is a general template. If you take diabetes medicines, have kidney disease, are pregnant or have food allergies, talk to your doctor or a registered dietitian before changing your diet. They can tailor portions and choices for you.
MythYou must give up rice and roti completely with prediabetes.
FactPortion and pairing matter more. A quarter plate of whole grains alongside vegetables, dal and protein fits well.
Common questions
Will this plan help me lose weight?
Many people eat less without trying because the meals are filling. If weight loss is a goal, reduce grain portions slightly and keep snacks small.
I am vegetarian. Does this still work?
Yes. Swap fish, chicken and eggs for paneer, tofu, soya, dal, chana, rajma, curd and sprouts. Aim for a protein source at every meal.
How will I know if it is working?
Many people notice fewer energy dips and less hunger within a week or two. Your HbA1c, which reflects about three months, is the best measure; recheck it as your doctor advises.
